  • Calf Raises

If you are an experienced individual, you can try these high-intensity leg workouts at home:

  • Squat Jumps

Start these exercises with 3 to 4 sets of 10 to 15 reps each.

How can I work my legs without weights or machines?

You can train your legs without weights, machines, or a gym. A leg workout includes many exercises that don't require any equipment, and you also don't have to invest a lot of time from the start. Here are a few simple exercises that you can easily perform at home:

Some core bodyweight exercises include:

Squats

  • You can start by standing with your feet a little wider than shoulder-width apart and your toes pointing forward. Then descend by bending through your hips, knees, and ankles. Stop the moment your knees are at 90 degrees. Return to the starting position, then.
  • You can make the descent phase slower to get more burn.
  • Squats target the quads, glutes, and hamstrings.
  • Some variations of squats include sumo squats, wall sits, air squats, pause squats, and squat pulses.

Lunges

  • In the standing position, take a big step forward with one foot, then lower your body until both knees form a roughly 90-degree angle. Keep your front knee on your foot and your torso upright. Then return to the starting position.
  • Make sure your back is straight, core engaged, and do not let your knee pass your toes.
  • Lunges concentrate on the glutes, quads, and balance.
  • Some variations of lunges include forward lunges, reverse lunges, walking lunges, and curtsy lunges.

Glute Bridges

  • First, lie on your back, bend your knees, and keep your feet flat, with hip-width apart. Next, engage the glutes and abs, then lift your hips towards the top till your shoulders form a line with your knees, squeezing at the top. Then slowly go back to the original position.
  • Lower slowly to avoid arching your spine.
  • Glute bridges target the glutes and hamstrings. This exercise improves core stability and hamstrings.
  • Single-leg glute bridges are a variation of glute bridges.

Calf Raises

  • Stand with your legs hip-width apart, then start push up until the balls of your feet are as high as possible. Squeeze the calves at the top and hold briefly there. Lower back down slowly for a full stretch.
  • Keep your back straight throughout the exercise.
  • Some variations of the calf raise include standing or elevated calf raises, seated calf raises, single-leg calf raises, and donkey calf raises.
  • Some additional leg exercises without weights include hip thrusts, step-ups, and plyometric moves like jump squats, jump lunges, and high knees.

Tips for your best lower-body workout at Home

You can perform your leg exercises at home on your own. But there are a few things to keep in mind as you start your exercises. Here are some basic tips and tricks to follow when you start a leg workout at home:

  • Start by doing the warm-up and cool-down exercises. These exercises prepare your body, improve your performance, and reduce the risk of injury.
  • Start your leg workout at home with the basic exercises, even if they feel very easy for you. Then move on to the following variations to maintain your posture and form throughout the workout.
  • You are not using any of the weights. To increase the intensity of the exercise, slow down your reps. In this way, you can increase the muscle tension.
  • Keep breathing and engage your core. An engaged core helps with better leg activation.
  • To increase intensity, slow down your exercise, increase reps and counts, and reduce rest periods. Make sure you do these increments slowly and allow your body to settle down with the exercises.
  • Keep yourself hydrated all the time.
  • Use proper gear and outfits for your safety.
  • Use an exercise mat to maintain a proper grip.

Warm up for your Bodyweight Leg Workout.

It is essential to start every workout with a warm-up. Movements like marching, arm circles, leg swings, and light cardio (such as jumping or jogging) are warm-up exercises. These exercises increase blood flow and heart rate, prepare the body for activity, and help prevent. These movements last 5 to 10 minutes and focus on movements similar to the exercises. Let us look at the warm-up exercises you can perform before you start your leg workouts at home:

Light Cardio Exercises

Perform this for 3 to 5 minutes. The light cardio exercises include some of the exercises mentioned below:

  • Jogging or brisk walking
  • Jumping Jacks

Dynamic Exercises:

The dynamic exercises include the following:

  • Leg Swings(forward and lateral) - Gently swing both legs one by one, first front and back, and then towards the sides.
  • Downward Dog to Cobra - Take the position of a downward dog with the hips high, and then lean and take the position of a cobra with the chest up. Stretch your hamstrings and back.
  • Spiderman Lunge with Rotation - Take the position of a lunge, bring your elbows towards your front foot, and rotate your chest up.
  • Good Mornings - Hinge at your hips with a slight knee bend, keep your back flat. This exercise warms up the hamstrings and lower back.
  • High Knees and Butt Kicks - Start jogging in place, bring your knees high, or kick your glutes to increase your heart rate.

  • Curtsy Lunges - Step one, place one foot behind the other, and then bend both knees. Next, return to the original position.
  • Lateral Lunges - Step wide to a side, keeping one leg straight and bending the knee on the other leg. Shift your weight from one side to the other.
  • Wall Sit - Start by leaning against a wall, then slide down by bending your knees until they form a 90-degree angle.
  • Pistol Squats - Try to squat on a single leg. Use a support, like a stable surface, and this exercise builds strength.
  • Forward or Reverse Lunges - Step forward or back. Lower down until both your knees are at 90 degrees. At last, rise and return to the original position.
  • Jump Squats - Firstly, squat down, then jump up. While coming down, make sure your knees are bent so they don't take the impact.
  • Glute Bridges - Sleep on your back, bend your knees, keep your feet flat, and lift your hips to engage your glutes.
  • Hip Thrusts - Similar to the glute bridges, you can elevate your feet for deeper glute engagement.

Apart from these, there are a few more exercises, such as cross-sack squats, burpees, calf raises, and Nordic hamstring curls.

To prepare a 25-minute leg workout at home, start with a 5-minute warm-up, then do 18 minutes of the main workout. In the main workout, start with 6 minutes of a strength-focused workout, then move to a power-and-control exercise for the next 6 minutes, and finish with a glute-burning exercise for the last 6 minutes. End your workout with 2 minutes of cool-down exercises.

Cool Down Workout for Leg Workout at Home

Just as warm-ups are necessary for every workout, cool-downs are also very important. Cool-down exercises reduce stiffness, improve blood flow, and increase flexibility. Focus on your breaths and make gentle movements to help the muscles recover. A few of the cool-down leg workouts without weights are presented below:

  • Knee to Chest: Lie on your back and take one knee to your chest. Remember to keep your back straight and repeat with the other leg.

  • Downward Facing Dog: From the tabletop, lift your hips back and up. Form an inverted V. Gently pedal your feet.
  • Butterfly Stretch: Sit down with the soles of the feet together and the knees outside. Gently forward from your hip.
  • Pigeon Pose or Glute Stretch: From hands and knees, bring one of your knees forward, and extend the other leg back, then fold forward.

You can also include a recovery session at the comfort of your home with the massage chairs that help you relax post workout.
